Walking, running, cycling, hiking, swimming, rowing and an elliptical trainer can all develop the same broad physical asset:
the ability to sustain useful work for a long time.
This is our aerobic base.
In recent years, that simple objective has increasingly been discussed under the label Zone 2. The concept is useful. The precision surrounding it can be less useful.
For longevity, aerobic capacity is the asset. Zone 2 is one possible method of building it.
Start below Zone 2: move more
Before discussing lactate thresholds, heart-rate zones or mitochondrial adaptations, it is worth remembering that ordinary movement matters.
A major 2025 systematic review and dose-response meta-analysis in The Lancet Public Health examined 57 studies from 35 cohorts. For several outcomes—including all-cause mortality, cardiovascular disease incidence, dementia and falls—the dose-response curve showed an inflection at roughly 5,000–7,000 daily steps.1
Compared with approximately 2,000 steps per day, 7,000 daily steps was associated with substantially lower risks across several outcomes. These remain observational associations and 7,000 is not a biological threshold.
It is simply a useful reminder that:
walking establishes the activity floor; structured aerobic exercise builds the engine.
A separate dose-response meta-analysis covering more than 30 million people found that the largest marginal differences in risk occurred when people moved from inactivity toward approximately the standard 150-minute weekly activity target; additional activity remained potentially useful, but the marginal differences became smaller.2
This is important from a value perspective. The first few hours of weekly movement are likely to matter more than optimizing the sixth or seventh hour.
What does aerobic-base training actually feel like?
The objective is sustainable work at an intensity sufficiently low that substantial volume can be accumulated without creating excessive fatigue.
For many people this means:
- breathing is clearly elevated;
- the effort feels purposeful but controlled;
- conversation remains possible;
- the pace could be maintained for a substantial period;
- recovery is relatively quick.
As a rough subjective guide, think approximately 3–5 out of 10 on a rating-of-perceived-exertion scale.
This deliberately avoids pretending that one heart-rate percentage precisely identifies the correct training intensity for every individual.
Zone 2 is useful—but is it uniquely optimal?
Peter Attia has probably done more than any other mainstream longevity communicator to popularize Zone 2 training. His approach traditionally defines the zone around metabolic and lactate thresholds and emphasizes sustainable aerobic work and mitochondrial efficiency.
Interestingly, in a new article published on 29 August 2026, Attia explicitly revisits the way Zone 2 should be understood. He acknowledges that prescriptive precision can make the prescription sound more important than the objective and reframes Zone 2 around the balance between useful aerobic volume and manageable fatigue.3
That evolution is consistent with recent academic criticism.
A 2025 review from Queen’s University and McMaster University, including interval-training researcher Martin Gibala, examined the popular claim that Zone 2 is the optimal intensity for increasing mitochondrial capacity and cardiorespiratory fitness.
The authors concluded that current evidence does not establish Zone 2 as uniquely optimal and argued that higher-intensity exercise remains particularly important when total training volume is limited.4
Easy-to-moderate aerobic exercise is valuable because it allows us to accumulate substantial cardiovascular work with relatively little fatigue.
David Sinclair’s current exercise framework includes aerobic training as one of the central components of a longevity-oriented week and distinguishes between lower-intensity cardiovascular exercise and harder training stimuli.5
Andrew Huberman’s Foundational Fitness Protocol similarly combines lower-intensity endurance, resistance training and harder cardiovascular work rather than presenting one zone as a complete programme.6
Tim Ferriss has historically been candid that endurance work is not his preferred exercise modality. His current approach includes daily movement, cycling and swimming alongside resistance work, while his discussions with endurance athletes and exercise scientists repeatedly emphasize sustainable lower-intensity work as a way of accumulating volume without destroying recovery.7
The common denominator is more valuable than the differences:
choose aerobic exercise that you can repeat consistently.
Indoor option: elliptical trainer
The elliptical is particularly useful when the goal is accumulating cardiovascular volume with relatively low impact.
A simple session:
5 minutes easy warm-up
30–45 minutes at sustainable conversational effort
5 minutes easy cool-down
Total: approximately 40–55 minutes.
Resistance can be gradually increased, but the session should not quietly become a high-intensity workout every time.
Outdoor option: bicycle
Cycling is especially useful for longer aerobic sessions because relatively high cardiovascular volume can be accumulated without the impact associated with running.
A practical session:
60–90 minutes at predominantly sustainable effort.
Hills will naturally raise the intensity. There is no need to slow down or stop simply because a wearable announces that a zone boundary has been crossed.
The body does not experience heart-rate zones as separate rooms.
Outdoor option: easy running
For someone already accustomed to running:
30–45 minutes at an easy, controlled pace.
Running provides weight-bearing loading that cycling and elliptical training do not, but it also creates more orthopedic stress. That makes cycling, elliptical training or swimming useful substitutes when additional cardiovascular volume is desirable without adding more running impact.
Swimming as a complement
Swimming offers low-impact cardiovascular exercise and can be especially attractive as an additional session after strength or running.
Two simple approaches are:
30–45 minutes of continuous relaxed swimming
or
4–6 × 5 minutes of relaxed swimming with 30–60 seconds of easy recovery.
For inexperienced swimmers, technique may become limiting before the cardiovascular system does. In that case, cycling or elliptical exercise may provide a more controllable aerobic stimulus.
Do we need a heart-rate monitor or lactate meter?
A heart-rate monitor can be useful for learning how effort and heart rate relate, particularly during running or cycling.
A laboratory VO₂max test can be useful if accurate measurement is the objective.
A lactate meter can provide physiological precision.
But none is necessary to obtain the fundamental health benefit of sustained aerobic exercise.
For most of us, the inexpensive hierarchy is:
time + perceived exertion + talk test → heart-rate monitoring if useful → laboratory measurement only if it changes a decision.
How much aerobic-base training?
Because our separate high-intensity guide adds vigorous exercise, we would not treat the entire public-health aerobic target as Zone 2.
A practical diversified target is:

For someone starting from very little exercise, 20–30 minutes two or three times per week is already a legitimate programme.
For someone already active, an example week could be:
Tuesday: 40–50 min elliptical or easy run
Saturday: 60–90 min outdoor bicycle
Optional Wednesday or Sunday: 30–40 min easy swim, run or walk
The modalities are alternatives rather than obligations. There is no longevity prize for completing every type of cardio in the same week.
Conclusion
Foundation: move substantially more than a sedentary baseline.
Good: accumulate several weekly sessions of sustainable aerobic exercise.
Better: combine that base with a smaller dose of genuinely hard cardiovascular work.
Usually unnecessary: turning a recreational longevity programme into a laboratory exercise in lactate measurement and precise zone policing.
Zone 2 is a useful tool. Aerobic capacity is the asset we are actually trying to build.
